Calories & TDEE

TDEE (Total Daily Energy Expenditure) is the total calories you burn per day. It's calculated as BMR x Activity Factor. BMR is your base metabolism — what you'd burn in a coma. Activity Factor multiplies this based on your movement level. FitCalCalc uses the Mifflin-St Jeor equation (the gold standard recommended by the Academy of Nutrition and Dietetics) and applies your selected activity level.

A safe and sustainable calorie deficit is 250-500 calories below your TDEE. This typically results in 0.5-1 lb of fat loss per week. Eating below 1500 cal/day (men) or 1200 cal/day (women) is not recommended without medical supervision. Use our calculator's "Lose Weight" goal setting for a personalized target.

BMR (Basal Metabolic Rate) is the energy your body needs at complete rest — just to keep your organs functioning. TDEE includes BMR plus all movement: exercise, walking, fidgeting (NEAT), and the energy used to digest food (TEF). TDEE is always higher than BMR. For most people, BMR accounts for 60-75% of TDEE.

The Mifflin-St Jeor equation is considered the most accurate BMR formula for the general population, with an error margin of about ±10% for most individuals. It was validated in 1990 on a diverse sample and outperformed the older Harris-Benedict equation. However, all formulas are population averages — your actual BMR may differ. Macros & Diet

Macronutrients are the three main energy sources in food: protein (4 cal/g), carbohydrates (4 cal/g), and fat (9 cal/g). While total calories determine weight change, your macro split affects body composition — how much of that weight is fat vs. muscle. Higher protein preserves muscle during weight loss. Lower carbs can help with insulin sensitivity. Our calculator suggests optimal splits for your chosen diet style.

A balanced weight loss macro split is 30% protein, 40% carbs, 30% fat — this is our default Balanced setting. For faster fat loss with muscle preservation, try High-Protein mode (40/30/30). For keto dieters, the Keto mode (30/10/60) keeps carbs very low. The best split is one you can sustain. Consistency beats perfection.

Yes. Our diet style selector includes Keto/Low-Carb (30/10/60), Plant-Based (22/48/30), and Mediterranean (20/45/35) presets. Intermittent fasting is about when you eat, not what — you can use any macro split with IF. Simply eat your calculated daily target within your eating window.

For muscle building, aim for 0.7-1.0 grams of protein per pound of body weight (1.6-2.2 g/kg). On a 180 lb person, that's 126-180g protein daily. Our High-Protein mode sets protein at 40% of calories, which typically hits this range. Spread protein across 3-5 meals for optimal muscle protein synthesis.

Carb needs depend on your activity level and diet preference. On a 2000-calorie Balanced diet, you'd eat about 200g carbs/day. For lower-carb approaches, 50-100g is common. Very low carb (keto) is under 50g. Use our carb preference slider to adjust. Active individuals need more carbs for performance; sedentary individuals can go lower.

Women often benefit from slightly higher protein (30-35%) to preserve muscle during weight loss, moderate carbs (35-40%) for hormonal health, and moderate fat (25-30%) for satiety. Our calculator also includes female-specific adjustments for pregnancy (+340-452 cal), nursing (+400 cal), perimenopause (-175 cal), and PCOS (BMR x0.94). Weight Loss & Plateaus

A healthy deficit is 250-500 calories below your TDEE. This yields 0.5-1 lb/week fat loss. Never go below 1500 cal (men) or 1200 cal (women). Use our calculator: set your goal to "Lose Weight" and it automatically applies a -500 cal deficit with safety floors. For more aggressive cuts, use the "Lose Faster" option (-750 cal), but only for short periods.

Weight loss plateaus are normal and expected. Common causes: (1) Your TDEE decreased as you lost weight — recalculate. (2) Metabolic adaptation — your body became more efficient. (3) You're underestimating calorie intake. (4) Water retention masking fat loss. Solutions: Try our Zigzag Calorie Cycling plan, increase NEAT (walk more), ensure accurate food tracking, or take a 1-2 week diet break at maintenance calories.

Zigzag cycling alternates low and high calorie days while keeping your weekly average at target. For example: 3 days at 80% of target, 1 day at 115%. This pattern helps prevent the metabolic slowdown that occurs with continuous calorie restriction. It also makes dieting psychologically easier by including higher-calorie "refeed" days. A modest calorie surplus of 200-500 cal/day supports muscle growth with minimal fat gain. Our "Gain Muscle" goal applies +500 cal. Key strategies: (1) Keep protein high (0.7-1g/lb bodyweight). (2) Progressively overload in the gym. (3) Don't exceed 500 cal surplus — beyond that, extra calories become fat, not muscle. (4) Use our 1RM calculator to track strength gains.

Exercise & Activity

Most people overestimate their activity level by one category. Be honest: "Moderately Active" means 3-5 days of real exercise per week. If you have a desk job, start at "Sedentary" or "Light" even if you work out. Use our 3-question quiz above the activity cards for an objective recommendation. NEAT (Non-Exercise Activity Thermogenesis) is all the calories you burn outside of intentional exercise — walking, standing, fidgeting, household chores, even posture maintenance. NEAT can vary by up to 2000 cal/day between individuals of similar size. It's the secret weapon for weight loss: simply walking more and sitting less can dramatically increase your TDEE without formal exercise.

1RM (One-Rep Max) is the maximum weight you can lift for exactly one repetition with proper form. Knowing your 1RM lets you program training intensities: 70-80% for hypertrophy, 85-95% for strength. Our calculator estimates 1RM from any rep count using the Epley or Brzycki formula, then generates a complete training percentage table. This eliminates the need for dangerous max-out attempts.

Select "PCOS" in the Female Adjustments dropdown and our calculator applies a ×0.94 multiplier to your BMR. Combined with a lower-carb macro split, this provides a more accurate target for women with PCOS.

Yes — this is called body recomposition. It works best for: (1) beginners (first 6-12 months of training), (2) people returning after a long break, (3) individuals with higher body fat percentages, and (4) those eating at maintenance with high protein. Eat at maintenance calories (our Maintain goal), keep protein high (>0.8g/lb), and follow a progressive strength program.

Body Fat & Measurements

The US Navy circumference method has an error margin of approximately 3-5% for most individuals. It uses waist, neck, and height (plus hip for women) measurements. It's been validated across diverse populations and requires only a tape measure — no special equipment. For best results, measure against bare skin, exhale before measuring waist, and take multiple readings. While not as precise as DEXA or hydrostatic weighing, it's the most practical home method for tracking body composition trends over time.

The Jackson-Pollock method estimates body fat percentage from 3 skinfold measurements using calipers. For males: chest, abdomen, and thigh. For females: triceps, suprailiac, and thigh. The sum of 3 skinfolds is used to calculate body density, which is then converted to body fat % using the Siri equation. When performed correctly by a trained professional, accuracy is within ~3%. This method accounts for subcutaneous fat distribution patterns that circumference methods miss.

Healthy ranges vary by gender and age. For men: 6-24% (essential fat: 2-5%, athletic: 6-13%, fit: 14-17%, acceptable: 18-24%). For women: 14-31% (essential: 10-13%, athletic: 14-20%, fit: 21-24%, acceptable: 25-31%). Our calculator automatically classifies your result and displays your category. Women naturally carry higher essential body fat for reproductive health.

WHR is a measure of fat distribution — specifically abdominal vs. hip fat. It's calculated as waist circumference divided by hip circumference. A high WHR (>0.95 for men, >0.85 for women) indicates central obesity, which is associated with increased risk of cardiovascular disease, type 2 diabetes, and metabolic syndrome — even in people with normal BMI.
