What TDEE Actually Means (And Why Every Diet Starts Here)

Total Daily Energy Expenditure — TDEE — is the number of calories your body burns in a full 24-hour day. It is the single most useful number in all of nutrition, because every eating plan is just your TDEE plus or minus a few hundred calories. Eat at your TDEE and your weight stays roughly stable. Eat below it and you lose weight. Eat above it and you gain. Almost everything else in dieting — meal timing, food quality, supplement choice — is a minor adjustment sitting on top of this one foundational number. Yet most people have no idea what their real TDEE is. They guess, copy a friend's intake, or trust a number from a wearable that was off by hundreds of calories. The Four Parts of TDEE

Your daily burn is not one thing; it is the sum of four components that respond very differently to your lifestyle:

TDEE = BMR + TEF + NEAT + EAT. Because NEAT and EAT swing so widely, two people of the same size can have TDEEs hundreds of calories apart even with identical BMRs.

The BMR Formula We Use: Mifflin-St Jeor

We calculate BMR with the Mifflin-St Jeor equation, published in 1990 and still the most validated modern formula. It is more accurate than the older Harris-Benedict equation for most people.

Men: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5

Women: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age − 161

Example: a 30-year-old man, 80 kg, 178 cm:
BMR = (10 × 80) + (6.25 × 178) − (5 × 30) + 5 = 800 + 1112.5 − 150 + 5 = 1767.5 kcal.

The advanced panel also offers Harris-Benedict (1984), WHO/FAO/UNU (1985), Schofield (1985), Owen (1986), Cunningham (lean-mass based), and Katch-McArdle (lean-mass based). From BMR to TDEE: Activity Multipliers

BMR is only your resting burn. To get TDEE we multiply by a Physical Activity Level (PAL):

Continuing the example: TDEE = 1767.5 × 1.55 = 2739 kcal/day. That is his maintenance intake — the calories that keep his weight steady given that activity pattern. A sedentary version of the same man would be 1767.5 × 1.2 = 2121 kcal, a 618-calorie difference driven entirely by movement.

Splitting TDEE Into Macros

Calories are not nutritionally equal. Protein, carbohydrate, and fat play different roles, so we split the total into a macro target. The most evidence-based priority is protein:

Worked Example: A Cutting Plan

Same man, now aiming to lose fat. He chooses a 500 kcal deficit:
Target = 2739 − 500 = 2239 kcal/day. Protein stays high at 176 g (704 kcal) to protect muscle; fat 65 g (585 kcal); carbs ≈ 237 g. At a 500 kcal/day deficit he loses roughly 1 lb per week (3500 kcal ≈ 1 lb of fat), a sustainable rate that preserves muscle better than aggressive cuts. If he instead chose "lose faster" (−750), he'd eat 1989 kcal — faster scale drop but more muscle loss and harder adherence.

Worked Example: A Lean-Bulk Plan

Now he wants muscle. +350 kcal surplus → 3089 kcal. Protein 176 g, fat 75 g, carbs ≈ 460 g. A modest surplus (not +750) minimizes fat gain while supporting hypertrophy. He re-tests in 8 weeks; if scale weight rose but waist didn't, the bulk is clean.

Take your target calories and split them across the week, not perfectly daily. If your target is 2200 kcal, eating 2000 on rest days and 2400 on training days averages out and feels natural. A Simple 4-Week Check-In

Week 0: calculate target, start tracking. Week 2: if scale hasn't moved and you're adherent, drop intake 100 kcal. Week 4: re-weigh, compare to trend, adjust again. This cadence respects adaptive thermogenesis without overcorrecting weekly noise. Keep protein high throughout so the weight that leaves is fat, not muscle.

A daily target is abstract until you live it. Take a 2200 kcal target and distribute it: breakfast 550, lunch 650, dinner 650, two snacks 150 each. What is the most accurate BMR formula?

The Mifflin-St Jeor equation (1990) is the most validated modern formula and is the default in this calculator. The Katch-McArdle equation can be more accurate for lean, trained individuals because it is based on lean body mass rather than total weight, but it requires a known body-fat percentage.

Should I eat my TDEE exactly?

If your goal is weight maintenance, eat at TDEE. For fat loss, subtract 300–750 kcal/day; for muscle gain, add 250–500 kcal/day. Very large deficits are harder to sustain and increase muscle loss.

Why does my calorie need change over time?
